How to Start Calisthenics When You Can't Do a Single Pull-Up
A practical plan for the first 4 weeks for anyone starting from scratch. No equipment, no excuses.
The most common fear about starting calisthenics is: “I can’t even do one pull-up, so why bother trying?”. That’s the wrong way to think about it. Calisthenics is a system of progressions – we start with exercises you can do NOW and build strength step by step.
Week 1 – foundations
We focus on three things:
Bar hangs – building grip strength, 3×30 seconds.
Knee or wall push-ups – 3×8–12 reps.
Squats – 3×15.
Train 3× a week for 20–30 minutes – nothing more.
Week 2 – negative pull-ups
Jump up into the “chin above the bar” position and lower yourself as slowly as you can (target: 5 seconds). 3×3–5 reps. This builds the strength needed for a full pull-up faster than any other method.
Weeks 3–4 – progression
We add:
Full-range knee push-ups – 3×10.
Australian pull-ups (bar at waist height, body at an angle to the ground) – 3×8.
After a month of consistent work, 90% of my trainees do their first full pull-up.
The key is consistency, not intensity. It’s better to train 3× a week for 20 minutes over 3 months than every day for an hour for one week.
